Meal prep for lifters

In short

Meal prep means cooking ahead so the food you planned is ready when you need it. For lifters, build each meal around a protein source, cook a dinner big enough for tomorrow’s lunch, and keep leftovers in the fridge for no more than 3 to 4 days. Freeze what you will not eat by then.

Plan around protein

Start each meal with a protein source, such as chicken, fish, eggs, tofu, beans, cottage cheese or Greek yoghurt, then add carbs and vegetables. Spreading protein over three to five meals makes a daily target of 1.6 to 2.2 g per kg much easier to reach.

Cook once, eat twice

The simplest meal prep is cooking double. Tonight’s dinner becomes tomorrow’s lunch: no extra cooking, and you know exactly what is in it. Batch-cook a few basics, like rice, a tray of chicken or a pot of chilli, and combine them in different ways during the week.

Keep it safe

Food safety guidance is simple:1

  • Put leftovers in the fridge within 2 hours of cooking.
  • Cool large amounts quickly by dividing them into shallow containers.
  • Keep leftovers in the fridge for 3 to 4 days, or freeze them for 3 to 4 months.
  • Reheat until steaming hot.

Planning a full week? Cook twice, for example on Sunday and Wednesday, instead of once.

One shopping list

Plan the week first, then write one shopping list from it. Group it by aisle and check what you already have. It saves money and stops you from buying food that goes off before you cook it.

The weekly menu in Mitta

How Mitta does it

A week of meals, planned for you.

With Pro, Mitta turns your targets into a weekly menu with meal prep built in, and one shopping list.

  • Dinner becomes lunchAn evening meal comes back as the next day’s lunch, so you cook less.
  • Portions fit your targetsMitta scales the portions so each day lands within about 5% of your calorie target and meets your protein.
  • Variety without effortThe same dish comes back at most twice a week, except breakfast. Swap any meal for three similar options.

Questions about
Meal prep for lifters

How long can meal prep stay in the fridge?

Leftovers keep for 3 to 4 days in the fridge, according to USDA food safety guidance. Freeze anything you will not eat by then.

What are good meal prep foods for building muscle?

Anything with a solid protein source that reheats well: chicken, mince, chilli, curries with lentils or beans, baked tofu, and grains like rice or potatoes.

Do I have to prep every meal?

No. Prepping only lunches, or only the next day’s lunch from tonight’s dinner, already saves a lot of time.
